What Does Your Nutrition Label Really Tell You?

You grab a yogurt on the way to work, check the label and see 12 grams of protein.
Great.
But is 12 grams enough for your breakfast?
That's the question many people never ask.
At Fitness Together Georgetown, DC, we work with busy adults who don't necessarily want to weigh and track their food forever. But understanding a Nutrition Facts label can make it much easier to make informed decisions—even when life includes work lunches, restaurants, travel and eating on the go.
Let's simplify it.
First, Understand What "Serving Size" Means
Look at the top of any Nutrition Facts label.
You'll see:
Serving Size
Servings Per Container
Everything underneath generally corresponds to one serving.
If one serving contains:
12g protein
15g carbohydrates
3g fat
100mg sodium
and you eat two servings, you've consumed:
24g protein
30g carbohydrates
6g fat
200mg sodium
Simple enough.
What's often misunderstood is that the serving size isn't a prescription.
It doesn't necessarily tell you how much you should eat. It's the reference amount used to provide the nutrition information.
Your Goals Determine Your Portion
Let's say your daily protein target is 100 grams and you generally eat four meals.
You could aim for roughly:
25 grams of protein per meal.
Now let's go back to that Greek yogurt.
The label says:
Serving size: 170 grams
Protein: 12 grams
Rather than assuming you should eat exactly 170 grams because the manufacturer calls that a serving, use the information to build your portion.
Two servings:
340 grams = approximately 24 grams protein
Put your bowl on a digital food scale, zero the scale and add 340 grams.
You're now very close to your 25-gram meal target.
That's one of the simplest ways to use a food scale: not to obsess over food, but to learn what appropriate portions actually look like.
The Three Macronutrients
Protein, carbohydrates and fat are called macronutrients because your body needs them in relatively large amounts.
Each serves different purposes.
Protein
Protein provides amino acids used throughout the body and is particularly important for building and maintaining muscle.
For adults who strength train, maintaining adequate protein intake across the day can support recovery and lean muscle.
Carbohydrates
Carbohydrates are a major source of energy.
Foods such as fruit, potatoes, rice, oats, beans, whole grains and vegetables can all contribute carbohydrates along with different vitamins, minerals and fiber.
Rather than automatically trying to eat "low carb," consider how your carbohydrate intake supports your activity and overall goals.
Fat
Fat provides essential fatty acids, contributes to cell structure and hormone-related processes, and helps your body absorb fat-soluble vitamins.
Olive oil, avocado, nuts, seeds and fish are examples of nutrient-dense fat sources.
The goal isn't "low fat."
It's appropriate amounts and quality within the context of your overall diet.
The Fourth Number: Fiber
Fiber is a carbohydrate, but we like to pull it out separately because it's so important—and so commonly overlooked.
Fiber supports healthy digestion and can help make meals more satisfying.
A general recommendation is approximately 14 grams per 1,000 calories, with common adult targets falling around 25–38 grams daily depending on age, sex and energy intake.
A food that says "whole grain" or "healthy" on the front of the package isn't necessarily high in fiber.
Turn it around.
The Nutrition Facts label tells you how much fiber is actually there.
Why Balanced Meals Help You Stay Satisfied
Imagine grabbing a bagel on your way into the office.
It's primarily carbohydrate.
Now imagine:
Whole-grain toast + eggs + avocado + fruit
You're getting:
Protein + carbohydrates + fat + fiber
Protein, fat and fiber can contribute to greater satiety, while the carbohydrate portion provides energy. Fiber also supports normal digestive function.
This is why we encourage clients to look at the meal, not obsess over whether one individual food is "good" or "bad."
When eating packaged foods, ask what may be missing.
Have a carbohydrate-heavy food? Add protein.
Have lean protein? Add vegetables, fruit or another fiber-rich carbohydrate.
Very low in fat? Consider some avocado, nuts, seeds or olive oil.
Build the meal.
The Fifth Number: Sodium
Now we get to one of the most misunderstood nutrients on the label.
Sodium isn't inherently bad.
It's an essential electrolyte your body uses for fluid balance, nerve impulses and muscle contraction.
That last part is particularly relevant for active adults.
However, sodium is also easy to overconsume because large amounts can already be present in packaged foods, restaurant meals, sauces, deli meats and prepared foods.
Current general guidance for most adults is to stay below approximately 2,300mg per day.
If you're frequently eating around Georgetown or grabbing prepared meals between meetings, checking sodium on packaged foods can help you understand how quickly it adds up.
Should Active People Be Afraid of Salt?
No.
You lose sodium through sweat.
For someone exercising for extended periods, training outdoors in DC's summer heat or sweating heavily, sodium replacement can become relevant for hydration and performance.
That doesn't mean everyone needs to start adding large amounts of salt before a workout.
For a typical 45-minute indoor strength-training session, most healthy people eating a normal balanced diet don't need a specialized sodium strategy.
Exercise duration, temperature, sweat rate, diet and individual health all matter.
Is Himalayan Pink Salt Healthier?
Himalayan and other pink salts contain trace amounts of various minerals.
But there's a catch.
To consume meaningful quantities of those minerals, you'd need to consume an amount of salt that would provide far too much sodium.
So pink salt can be a perfectly good seasoning if you enjoy the flavor and texture—but don't rely on it for trace minerals.
Whole foods should do that job.
It's also worth remembering that many specialty salts aren't iodized, whereas iodized table salt can help provide iodine.
A Better Way to Read Your Next Label
Instead of starting with calories, try this:
1. Serving Size
What amount does this label represent?
2. Protein
How much does my actual portion provide?
3. Carbohydrates
What kind of carbohydrate am I getting?
4. Fat
How much and what sources are contributing it?
5. Fiber
Is this helping me reach an adequate daily intake?
6. Sodium
How much am I getting based on the portion I'll actually eat?
The goal isn't perfection.
It's understanding what you're eating well enough to make decisions that support your goals.
